60 Bar facing burpees (jump over the o bar; facing the bar to do the burpee)
30 OH squats (weight appropriate)
10 Ring dips

Plank holds (handstand/front/side/side) 60 sec each position
O-Lifting
  • Mid-hang snatch – 3RM; 90% x 3 x 2
  • Power clean – 70% x 3 x 3
  • Snatch deadlift – 5RM
  • Stiff-legged deadlift – 3 x 5
For 6 min:
1-arm KB clean & push press
20 sec/arm / 20 sec rest

Baseline: TGU x 20  (R/L), run 2 building runs

Work Capacity: For time:  10…1 x Deadlift (225#/165rx); 1…10 x Pull-up and 20 x Double unders after each round 10

    * 10 deadlifts/1 pullup/20 double unders then 9 deadlifts/ 2 pullups/20 double unders………sub double time for jump ropes regular

Strength:  8 – 6 – 5 – 4 – 3 – 3 – 3 Front Squat

Stamina: Chipper:  15 x FS @ 90% 3RM, 30 x Jumping Back Squat (65# Bar Bell), 200M walking lunge

Durability:   Hand stand hold/plank hold

Concept 2 – Crossfit Griffin – Rowing Class
 
Warmup:  10 minutes; consisting of slide positions and light paddle

2 x 4000m rate increase / 4 min easy

Row two 4000 meter pieces. In each piece the first 2000m @ 22 spm. Then 1000m @ 24 spm, 500m @ 26 and 500m @ 28. Row for four minutes at light pressure during the rest period.

Crossfit WOD:

Endurance:  ROM drills – building run

Warmup:  30 squats/20 rollovers/30 oh squats

Working Capacity:  3 rounds

20 wall balls
20 box jumps
10 dumbell snatch 1-arm (r/l)

Baseline: Bar Bell complex w/ pushup chaser: 1 at each weight for 4 rounds (75# work up to 105# add 10# each round RX)
