Warmup:  30 squats – 10 good mornings – 20 rollovers – bulgarian box squats (r/l) x 10

Working Capacity:  3 rounds

  • 35 double unders
  • 25 overhead squats
  • 15 pullups

Durability:    3 rounds

  • 10 wheel rollouts
  • 10 wheel pushup/pike/knees in
  • 10 hamstring pulls

Baseline:  100 Double Unders or 200 Jump Ropes

Work Capacity:  on the minute for 15 minutes 

  • 5 x Ring Dips
  • 10 x Push-ups
  • 15 x Air Squats

Stamina:  5 rounds, not timed:  3 x Front Squat @ 90% 3RM, 50′ (half of gym) Weighted Overhead Walking Lunge

Durability:  50 x sit-ups, 50 Leg Levers.  50 x 4-count flutter kicks.

Frog Plex is a flowing squat clean to thruster, back squat to back thruster.  6 reps x 3

Stamina:  2 rounds

 3 x C & J (85% 1RM), 3 x Rope Ascents (sub 12 pullups), 10 x Tuck Jumps

Work Capacity: 

  • 21 – 15 – 9 Power Clean, Pull-ups
  • Run 800M
  • 9 – 15 – 21 Push Jerk, KTE
